What is the current stable version? I am on version 5 in virtual machine. Can a virtual machine be upgraded to a current release or should I download a new virtual machine image?

The current stable version is ERPNext 7. You can try updating from Version 5, but I feel that jumping two versions will probably cause issues during upgrading! You can grab the latest VM from https://erpnext.com/download.

Present (master branch on github) stable brand is of Version 7 of Frappe and ERPNext where as Bench stable version 4
Well Upgrade is quite possible from Version 4, but I will recommend you to download fresh VM.
Backup V5 site DB and Files using Bench
Move it to V7
